Take These Whether or Not You Buy Anything

The five-minute reset and the communication scripts are the parts of the workbook readers use most. They are here in full, free, with no email address required.

Core tool

The five-minute reset

Use this when you feel flooded, anxious or pulled into an argument.

  1. 1 · Stop

    Pause speaking, typing or deciding.

  2. 2 · Exhale

Breathe out slowly; let the next breath arrive naturally. Repeat without forcing.

  3. 3 · Orient

Name five things you see, four you feel, three you hear, two you smell and one you taste.

  4. 4 · Name

    Say: “I notice ___, and I need ___.”

  5. 5 · Choose

Take the smallest safe next step: pause, move away, drink water, ask for time or contact support.

“I want to handle this well. I need ______ minutes to settle. I will return at ______.”

Photograph this, or print the page — the workbook includes it as a portable crisis card for exactly this reason.

Scripts for Clearer Communication

Adapt the wording. Safety matters more than completing a conversation.

A respectful no
“I’m not able to do that. I can offer ______ instead.”
A pause
“I want to respond thoughtfully. I need ______ minutes. I will check back at ______.”
Listening
“I heard that ______ affected you by ______. Did I understand?”
A request
“When ______ happens, I feel ______. I need ______. Would you be willing to ______?”
An apology
“I did ______. I understand the impact was ______. I am sorry. I will change by ______.”
An ignored boundary
“I have explained my limit. If this continues, I will ______.”
Asking for support
“Do you have ten minutes to listen? I want understanding, not advice right now.”

Beyond a workbook

Finding Appropriate Support

Mental-health care
A licensed psychologist, counsellor, psychiatrist, doctor, community mental-health service or recognised clinic can help assess persistent or worsening distress.
Relationship abuse and coercion
A specialist domestic-abuse, sexual-violence or safeguarding organisation can help with confidential risk assessment and safety planning.
Immediate danger
Contact your local emergency service or go to the nearest emergency department. If possible, involve a trusted person who can remain with you.
Choosing a provider
Ask about qualifications, confidentiality, fees, cultural understanding, accessibility and experience with your concern.

International directories

Choosing a provider

Ask about qualifications, confidentiality, fees, cultural understanding, accessibility and experience with your concern. You are allowed to ask all of that before you commit to anything.
